Most people haven’t a clue how to eat healthy portions for everyday meals let alone at Thanksgiving. Your stomach is only the size of two fists, so it’s easy to overdo it with all typical Thanksgiving offerings, even when eating small amounts of everything.

Here’s how to fill your plate and not gain weight:

Turkey--no larger than a deck of cards

Two starches (i.e. sweet potatoes, dinner roll)--1/2 cup serving each or the size of a computer mouse

Vegetables--the rest of your plate

More tips:

  • Choose a smaller plate so you don’t fill up on too much.
  • If you’re going to be a guest at someone’s house and expect a smorgasbord of unhealthy offerings, try filling up on fresh greens at home beforehand so you don’t overeat.
  • Select sides you only get to eat once a year.
  • Start eating the veggies first, then the turkey and sides.
  • Go for a walk after the meal. Don’t just sit around!

Weight Loss Tips for Dining Out

Nationwide statistics show Americans dining out for almost 1/3 of their meals, with almost 1/2 of their food budget spent at these establishments.[1]

Given our tendency to dine out, it is worthwhile to consider ways you can manage and maintain your weight loss dieting program on the go. Some simple guidelines follow, as well as some links to some of our more popular posts past:

Simple Tips for Planning Ahead

  • Avoid unlimited buffets and junk food franchises. Salad bars are good if you choose the healthy staple items not the dangerous ones.
  • Cater to places with extended menus to help you find healthy choices you will like. Favor seafood and salad places for healthier fare. Soups can be good, but know what you are choosing. Ask.
  • Best to plan ahead to dine out instead of splurging on surprise outings. Consider reviewing online menu before going so you will know what you will have.
  • Focus on eating for nutrition, not as a social activity. Make reservations to manage your cravings and limit the temptations to drink and snack while waiting. You can even have some small healthy crudite before leaving home to settle your stomach.
  • Stay away from large portions and fried food places. Know what is reasonable for you to eat and enjoy with your diet.
  • Consider sharing entrees with friends to manage your portions. Don’s be shy about tossing aside bread and extra carbs. Send away any extra munchies the waiter puts on your table. Only eat what you intend to eat.
  • As always, start to drink water as soon as you arrive and while waiting for meal.
  • Ask your server about options — extra salad instead of a heavier side dish. Bring your own dressing if you want to be sure of low calories. Add veggies to your entree to fill you up and slow you down.

Power Tips — Know your Menu Vocabulary

  • Bad: Buttery, Breaded, Buttered, Fried, Pan-Fried, Creamed, Scalloped, Au Gratin.
  • Better: Grilled, Baked, Steamed, Broiled, Poached, Stir-Fried, Roasted, Blackened.
  • Avoid: Cream sauces, made with milk, mayonnaise, cheese or oil.
  • Look for tomato based sauces instead. Order all sauces on the side and use sparingly.

Follow Your Diet Plan

As always, follow the diet guidelines presented to you by Dr. Aron. She will have told you your calorie limits and suggested foods for you to enjoy and avoid. Fill up on water, salad and vegetables first. Focus on your friends more than the food. Slow down and pace yourself so you can enjoy your meal and not be left hungry and crave more. Your body also needs time to recognize the food in your system to trigger satisfaction. It is also more than OK to leave the table a little hungry. You never need to stuff yourself, be gentle to your body.

Sugar or Sweetener?

Over recent years many people have been reaching for artificial sweeteners, thinking that it’s healthier than the real thing. It turns out that your tastebuds don’t know the difference between sugar and sweetener — but your brain does.

A new study out of the Netherlands used functional magnetic resonance imaging (fMRI) to measure brain responses in people sipping two different orangeade drinks — one mixed with sugar and another mixed with four artificial sweeteners (aspartame, acesulfame K, cyclamate and saccharin).

The sugar and sweeteners were found to stimulate the amygdala, which is the part of the brain that detects pleasure. Only the sugared drink stimulated the caudate in the brain, showing that the human brain can tell the difference between a caloric drink and a noncaloric one.

Other research on artificially sweetened beverages include:

  • They can activate parts of the brain that create appetite, but do not satiate it.
  • Increased appetite has been found to occur in people who don’t consume artificially sweetened beverages often.
  • People who drink artificially sweetened beverages regularly tend to weigh more than those who don’t.
  • For those who consume a lot of artificially sweetened beverages, however, their brains, can become used to the sweeteners and may not necessarily cause them to eat more.

When you sit down to eat, do you savor it slowly or do you gobble it up in record time? Did you know that eating quickly can make you gain weight because your body hasn't registered how full your stomach really is?

In the study published by the Journal of the Academy of Nutrition and Dietetics, two groups were observed: one group of normal-weight individuals and another of overweight and obese individuals. Both groups were asked to consume two meals, one at a slow pace with no time constraints in mind in which they were asked to stop and put the spoon down in between bites, and a second one at a fast speed with an imagined time constraint, large bites and quick chewing without putting the spoon down for breaks.

The results:

  • Both the normal-weight and overweight groups were less hungry after eating the slower meal.
  • They also tended to drink more water, which could have affected the amount of calories they consumed.

Here are some healthier ideas and alternatives for the next time you plan another business meeting or social gathering.

First on the agenda: Healthy meeting food

In business meetings especially, you need to be able to focus, but why do they feature sugary and fattening foods like donuts and pizza? Those who are trying to stick to a diet either give in to temptation or skip eating—neither of which benefits you. Instead, why not provide healthier foods and snacks so people can actually be nourished? Bonus: people will also be able to pay attention without suffering from a sugar crash.

The following are just a few tips and guidelines for healthier making healthier choices when planning for business meetings or any other kind of gathering:

  • Serve water, skim or low-fat milk, real fruit juice and unsweetened drinks
  • Present foods in halves and smaller portions
  • Offer real Fruits and Vegetables
  • Choose whole grain breads, pastas and cereals
  • Serve a max of 4 ounces of meat per serving

New research from Arizona State University proclaims that eating several small pieces of food is more satisfying than larger portions. It can also help you lose weight. The key here is cutting up and eating several small pieces of healthy food. If you couple this with eating smaller portions in your overall diet, you will be on your way to losing weight in no time -- all while enjoying your food just a little more.

"Cutting up energy-dense meal foods into smaller pieces may be beneficial to dieters who wish to make their meal more satiating while also maintaining portion control," says Devina Wadhera, the study's lead author and a graduate student in ASU's department of psychology, in a news release.


Here's why

Eating small pieces of food takes longer, which gives your stomach more time to register that it's filling up. By giving your hunger hormones time to catch up with your eating, you end up eating until you're satisfied and you also eat less food overall.

How to do it

1. Half fruits and veggies
Fill half your plate with fruits and vegetables to accompany each meal. Don't forget to make it colorful: select different kinds of produce in a variety of colors, from apples and cucumbers to sweet potatoes and broccoli.
Tip: Eat fruits and vegetables as a healthy side dish and/or dessert.

2. Whole grains
Choose whole-grains for more nutrients and less additives.
Tip: Instead of refined, white-flour products, eat tastier whole-wheat bread and brown rice.

3. Low-fat or no-fat milk
Switch to skim or 1% milk to lose weight. The lower and no-fat versions contain the same amount of calcium as whole milk, but with less calories and saturated fat.
Tip: For a power breakfast, try low fat or skim milk with a high-fiber cereal packed with vitamins and nutrients.

Dine Out and Still Keep the Weight Off

Frequent dining out at restaurants can pack on the pounds and lead to obesity, but there is a way to counter the weight gain: mindful eating.

A study published in the Journal of Nutrition Education and Behavior found in their six-week meditative study called "Mindful Restaurant Eating" that female participants actually lost weight when dining out.

Here are the facts from the study:

Overall, 35 perimenopausal women aged 40 to 59 years of age were studied. On average, the intervention group lost 1.7 kg (3.7 lbs) during six weeks while eating out one to two times a week. They also reduced their daily caloric intake by about 297 calories after completing the intervention...

Participants learned how to plan before dining out and calculate fat and protein counts in restaurant meals. They also did meditative exercises that focus on sight, smell and texture of food to enhance enjoyment and focus on hunger, satisfaction and what their triggers are.

What these meditative exercises involved were simply using sound judgment and being aware of your body in order to lose or maintain weight. No meditation is necessary, but if you pay attention to your hunger -- and eat to satisfy yourself, not out of boredom or emotion -- and be mindful of what you eat, you will be on your way to a trimmer you.

“Sleep: As important as diet and exercise, only easier,” proclaims the National Sleep Foundation on a refrigerator magnet. How true, yet between 1960 and 2010, the average night’s sleep for adults in the United States dropped from eight hours to six and half.

Much has been written about the hazards of this sleep debt. Now new research shows that lack of sleep may also be making Americans fatter. While doctors have long known that hormone levels are affected by sleep, it is only recently that appetite has been linked to this picture.

Here’s how it works: The hormones leptin and ghrelin work in balance with each other to control feelings of hunger and fullness. Ghrelin is produced in the gastrointestinal tract and stimulates appetite. Leptin is produced in fat cells and sends signals to the brain when a person is full.

When a person doesn’t get enough sleep, leptin levels drop so s/he doesn’t feel as satisfied after eating. At the same time, ghrelin levels rise from lack of sleep, meaning the person’s appetite is being stimulated. This combination sets the stage for overeating which may lead to weight gain.

Sleep researcher Michael Breus, Ph.D., has found, “Once a person is not as tired, they don’t need to rely on sweet foods and high carbohydrate snacks to keep them awake — and that automatically translates into eating fewer calories.”

A Stanford University study found that those who slept less than eight hours per night not only had lower levels of leptin and higher levels of ghrelin but they also had higher levels of body fat. Another study by Harvard researchers involving 68,000 middle-aged women found that those who slept five hours or less per night weighed 5.4 pounds more, and were 15 percent more likely to be obese, compared to the women who slept seven hours per night.

Lack of deep sleep may also affect a group of neurons in the hypothalamus of the brain, where another hormone, orexin, is involved in regulating feeding behavior. So it may be more than coincidence that Americans have gotten fatter while the amount of sleep has declined.

Why You Need Water

Drinking water is a must if you are serious about losing weight. A smarter choice than soda or juice, water is pure, and contains no calories, sugars or fat. Not only does it keep your body hydrated to run properly, it can prevent you from eating too much.

These are just some of water's health benefits:

*Increases metabolism and keeps appetite in check
*Improves blood circulation
*Flushes out wastes and bacteria
*Decreases risk of some cancers (colon, bladder and breast cancers)
*Helps your complexion look better

A 2008 study published in the Journal of the American Dietetic Association found that people who drank water before meals consumed 75 fewer calories per meal on average. This translate to a loss of 14.5 pounds if you eat 75 fewer calories at lunch and dinner over one year.

The body can't always tell the difference between hunger and thirst, so we often eat when we are actually thirsty. This is helpful to note, especially since it can cause you to overeat.

Be sure to drink enough water and eat foods with high water content such as fruits, vegetables and soups. Usually eight 8-oz. glasses of water is enough for most adults to stay hydrated, but other factors such as being overweight, exercise activity, hot weather and pregnancy can affect that amount. Drink enough so that you are not thirsty and have about 6.3 cups of colorless urine per day. Too much water, however, may deplete your body of too many necessary salts and can have serious side effects. If you are still unsure about your water intake, discuss it with your doctor.

Be active

When you read food labels, a few grams don’t sound like much. But did you know that 4.2 grams of sugar equal 1 teaspoon? And one teaspoon of sugar contains 16.3 calories, which can add up.

White, refined sugar is high in calories and has no real nutritional value, yet it’s a main ingredient in a lot of the foods we love and crave. It can make your energy spike and drop throughout the day, but you can take charge of sugar ruling your diet.

Reduce Sugar in your diet

  • Eat fresh fruits for a snack or dessert instead of treats made with processed sugar.
  • Add fruit to your meals instead of processed sugar.
  • Choose drinks and snacks wisely that have low or no sugar — and stick with small portions.
  • Watch out for sugar-free labels on foods with ingredients ending in -ose (which can be hidden sugar) or sugar alcohols like sorbitol, mannitol and xylitol that can be just as fattening as the sugared version.
